Fitness Friday - Lyle McDonald on Hypertrophy Training: A 6-Part Series

For this week's installment of Fitness Friday, I am devoted the whole post to the first six entries in Lyle McDonald's "Categories of Weight Training" series. These parts focus almost exclusively on hypertrophy training, so they are natural set - part seven begins a discussion of maximal strength training, which I will likely share on a future Fitness Friday.

In part one, he spends a little time on metabolic/depletion training, then the rest of the first six sections are devoted to hypertrophy training (getting bigger muscles). Beginning with part 7, he launches into the strategies of maximal strength training.

Categories of Weight Training: Part 1


This is yet another republication of an old series of articles I did. It originally appeared in the now defunct newsletter and was later re-run on the site. If I’m very motivated, I might add a section on power training methods (I had some requests for such when it originally ran) but I’m not sure how relevant that is to most readers of the site. I’m running it here again as a lead up to a (somewhat late) look at a recent study comparing rep ranges and hypertrophy that has a lot of people talking.

What I want to look at over these articles is various “categories” or “types” of weight training, focusing on those of the most relevance to folks wanting to change body composition. That is, I’m not going to talk about things like power training or things aimed more at performance.

The three primary types of weight training I want to talk about are
  • Metabolic/depletion training
  • Hypertrophy training
  • Maximum strength training
I’d note that while I’m going to discuss each type of weight training as a distinct entity, it’s better to think of them as overlapping zones (some call this the rep continuum). For example, the low end of what is typically considered the hypertrophy range (perhaps 5 reps) is often considered the top of the maximum strength range.

As usual, rather than arguing for the inherent superiority of one or the other, I would rather look at the pros and cons of each as they might pertain to such things as fat loss, muscle growth, performance, etc. That is to say, depending on the goal of the trainee, their training age, etc. each type of training can have relative more or less relevance or importance or benefit (or drawback). You get the idea.

Categories of Weight Training: Part 2


Last time in Categories of Weight Training Part 1, I made a quick introduction to the series and talked about metabolic/depletion type training. I won’t sum any of it up here, just click the link. In that article, I also listed the three primary types of training I wanted to talk about and listed the second type as “hypertrophy training” which is what I am going to talk about for the next several parts of the series.

Today, in an effort to confuse everyone including myself, I’m going to re-categorize that one initially as “growth training”, then babble about a bunch of underlying physiology that nobody cares about and then go right back to calling it hypertrophy training.

Categories of Weight Training: Part 3


In Categories of Weight Training: Part 2, I bored you with some of the underlying physiology behind hypertrophy training In that article I discussed the issue of hypetrophy vs. hyperplasia as well as the idea that there are different types of hypertrophy (i.e. sarcoplasmic vs. myofibrillar), I also looked a bit at some of the underlying physiology of what stimulates muscle growth in terms of tension, fatigue and muscle damage (with some brief commentary about the hormonal response issue).

Today I want to use that as background to talk about hypertrophy training in more practical terms in the same way I did about metabolic training back in Part 1. I’ll start with some more general comments and then talk about intensity/rep range as a loading parameter, saving other aspects of hypertrophy training for the next parts of the series.

Now, compared to other types of training, it seems as if you see the greatest variety in what can stimulate or generate hypertrophy in terms of the different types of training that has been done or that seems to be “effective” on one level or another.

Basically, the phrase “hypertrophy training” covers a lot of ground and people have gotten bigger using approaches ranging from one or two sets of moderate repetitions to lots of sets of low repetitions to bunches of sets of high-repetition “pump” training. If you can conceive of it, someone has probably tried it or made it work.

Categories of Weight Training Part 4


In Categories of Weight Training: Part 3 I continued with a look at hypertrophy training by talking a bit about the impact of anabolic steroids (which has caused a lot of very silly ideas to come into vogue) and then began to talk about loading parameters focusing on intensity (with a bit of related commentary about repetition ranges).

As I discussed in that article, due to the variety of pathways involved in stimulating growth (which may act independently or interact somehow) combined with the potential for different “types” of growth and the further potential of fiber type specific growth, you tend to see the widest range of intensities being at least potentially useful for stimulating at least some kind of muscle growth.

On average, intensity for the hypertrophy range is typically given to be anywhere from 60% to 85% of 1 repetition max, yielding an effective repetition range of anywhere from 20 reps per set (at 60% 1RM) down to about 5 (85%). Some use a bit of a narrower range, more along the lines of 70-85% 1RM (about 12-5 reps or so), just for the record. Even lower repetition sets have been used to generate growth (again, I’ll address the new study by Brad Schoenfeld at the end of the series) but it takes a lot of sets and is often very time inefficient.

So with that background, I want to continue on with that discussion of loading parameters for hypertrophy by looking at the issue of volume. Other topics such as frequency, exercise selection and the rest will get discussed in the next parts of the series.

Categories of Weight Training: Part 5


So last time in Categories of Weight Training: Part 4, I continued with the discussion of hypertrophy by addressing the issue of volume. In that article, looking at a recent review paper by Wernbom, I threw out a value of 30-60 repetitions as giving the apparently maximal growth response.

Before moving on to other topics, I want to clarify a few issues from Part 4. After that I’ll address training frequency and exercise selection and save all of the ancillary topics for the wrap-up of this topic next week.

On Tuesday, in Categories of Weight Training: Part 5 I clarified some things regarding volume and then looked briefly at the issue of both training frequency and a bit at exercise selection. Today I’ll wrap up the discussion of hypertrophy training, summarizing all of this mess and looking at some popular programs and how they do (or don’t) match the information I’ve presented at the very end.

This will allow me to talk about maximal strength in the next part of the series and then either look at Brad Schoenfeld’s new paper (comparing low and high repetition ranges on growth) or power training methods. I haven’t decided what order to write in.

Today is going to be sort of a grab-bag of topics, some of which will hopefully answer some of the questions I’ve seen in the comments, some of which will probably leave you with more questions than answers. Thus is the balance of the universe is maintained. Let’s just jump right in with one of the long-standing debates.

Training Hard vs. Training Smart

•  What better describes your training personality? Are you a detail-oriented training geek who's read all the studies? Or are you an intensity-focused, leave-blood-on-the-bar meathead?

•  Ideally, a combination of both is best, and the key is to find your sweet spot.

Front Squat vs. Goblet Squat

Here's what you need to know...
•  The goblet squat is great for teaching technique to beginners and for major squat movements where weight isn't the focus. It's a great warm-up and good for when you're focusing on time under tension and higher reps. It's tough to progress though once you're ready to go heavy.

•  The front squat requires significant coordination, core strength, back rigidity, and overall leg strength. A more quad-dominant squat variation, the front squat typically allows for the best depth, even south of the goblet squat. But bar placement can be tough for many lifters.
Anteriorly loaded squat variations require significant core, quad, and upper back strength. We're mainly talking about the front squat and a relative newcomer, the goblet squat. Which is best for you? Let's match them up, grade them, and see which variation reigns supreme.

5 Characteristics of Successful Metabolic Resistance Training Programs

Metabolic resistance training (MRT) has been all the rage in the fitness industry over the past few years. And, while people have started to appreciate that interval training is a better option for fat loss than steady-state aerobic activity, that doesn't mean that they've learned to effectively program this interval training – especially when it involves appreciable resistance, as with MRT. In other words, it's much easier to program intervals on the recumbent bike than it is to include kettlebell swings, as one obviously has to be much more cognizant of perfect technique with the swing. Robert King - 6 Ball-Busting Finishers (T-Nation)

Finishers are a new component of weight training, an after-the-strength-portion of the workout calorie burner and metabolism booster. I don't know if these are the "magic bullet" that some people (who sell finishers as a workout time-saver and super-fat-burner) claim they are, but they can be fun if you enjoy the sensation of your heart trying to jump out of your chest.

Seriously, finishers are a GREAT way to add cardiovascular conditioning (metabolic conditioning) to a serious weight session without resorting to the treadmill or elliptical.

6 Ball-Busting Finishers

Here's what you need to know...

•  Getting in better shape typically requires some form of cardio work, but that doesn't mean hours on a treadmill or elliptical machine.
•  A finisher is a short burst of high intensity performed at the end of a workout designed to speed up fat loss, boost recovery, and build conditioning.
•  Finishers are elegantly simple, with most requiring very little specialized equipment – just a bar, dumbbells, and your own bodyweight.
You want to get lean, fast, but the thought of getting on an elliptical or treadmill makes your testicles crawl up inside you. You're not alone. So let's save you the torture of treadmills with TV's and offer up some finishers that will help you lose fat and feel awesome – without taking more than 10-15 minutes to complete.

What's a Finisher?


A finisher is a short burst of high intensity performed at the end of a workout designed to speed up fat loss, boost recovery, and build conditioning. Most require very little specialized equipment – just a bar, dumbbells, or even your own bodyweight.

To get you acquainted with this hyper-efficient exercise modality, here are five finishers designed to take your fat loss efforts and conditioning to another level.

1. Pyramid Training


Pyramids are great finishers. They only take 10 minutes to perform and help stimulate recovery after a hard and heavy lifting day. The concept is simple. Pick an exercise, pick a rep number, and start counting backwards.

For example, let's pick a 135-pound barbell squat. I know, that's not heavy at all, but remember the goal is to get your heart rate up and sweat.

Set 1: 135 x 10 reps
Rest 30 seconds
Set 2: 135 x 9 reps
Rest 30 Seconds
Set 3: 135 x 8 reps
Continue until you reach 1 rep

It becomes even more fun when we pair exercises together. Let's look at a push/pull upper body finisher.

Exercise A: Dumbbell Bench Press
Exercise B: Dumbbell Rows (two-arms at once)

Set 1
Dumbbell Bench Press x 10 reps
Rest 30 seconds
Dumbbell Rows x 10 reps
Rest 30 seconds
Dumbbell Bench Press x 9 reps
Rest 30 seconds
Dumbbell Rows x 9 reps

Continue until you reach 1 rep. Be forewarned, even though it's a finisher, the pump from combined pyramids is sick.

Below is a strength pyramid incorporating the dumbbell bench press, weighted carry (using the Dead-Squat™ Bar, and deadlifts. Here you'd start at 5 reps and work your way down to 1 rep.


2. Bar Complexes


It's amazing what you can do with a straight bar and some basic movements done at a high speed. With a bar complex you select six exercises. Be sure to think about the flow of the exercises as ideally they should segue into each other. Remember, speed is the key with bar complexes.

An example of a bar complex could be:

A1 Stiff Leg Deadlift
A2 Clean
A3 Military Press
A4 Good Morning
A5 Squat
A6 Jump Squat

The goal is simple. Do 10 reps of each exercise, AFAP (as fast as possible), with good form, and watch the clock for your time. These are intense – most bar complexes only last from 45 seconds to 90 seconds. Oh, and watch for the puddle of sweat and your heart beating out of your chest when you're done.

To make these even more intense, record the time from set 1 and then try to beat your time in set 2. Continue to do so for a total of 6 sets.

You have considerable options in terms of exercise groupings, so have fun and get creative. Remember though, bar speed is priority number one.


3. Timed Challenges


As a finisher, it doesn't get much simpler than this. Pick a basic exercise, such as a conventional deadlift. Pick your weight, set up the bar, and set a timer for a certain time, say 5 minutes.

Now start deadlifting. Get as many reps as possible in 5 minutes. Rest only as needed and make sure to maintain perfect form. The goal here isn't to lift heavy, but to push yourself as much as possible.

Once the timer is up, record your reps. Try to beat your reps the next time you do it. Keep the exercises basic. Deadlifts, squats, and bench presses all work well.

4. Body Weight Challenge Workouts


These are fun and make you feel amazing. Pick a rep target (500 in this example) and choose 5 exercises:

Push-Ups x 100
Jump Squats x 100
Knee Grab Sit-Ups x 100
Pike Push-Ups x 100
Lunges x 100 (50 per leg)

Set the timer and get after it. The exercise order can change but you have to get in every rep.

The nice thing about bodyweight workouts is that they require very little space and no equipment. You can do these anywhere. Shoot for a time of less than 15 minutes.

5. Weighted Carries


At my gym, we do a number of weighted carries as our daily finishers. Here are a few of my favorites: 

Timed Carries

Set a timer for a specific amount of time (I'd suggest starting at 2-3 minutes), push start, grab a set of dumbbells, and start walking.

The goal is simple – don't drop the weight. If you do have to drop the dumbbells, rest as little as possible and then go again until the timer reaches zero. You can make this harder by adding more weight, increasing your time, or both.

A few guys at our gym do 5 minute weighted carry challenges – this will test your mental toughness as much as your physical capacity. 

Distance Carries

We have 15-meter lanes in my gym so it works great, but if you don't have lanes or turf simply find any straight space and start walking.

Grab a weight, start your carry, and record how many times you walked that distance without dropping the weight. These carry challenges can be done in about 5-10 minutes maximum.


6. Weighted Stair Climbs


You rarely see anyone doing weighted stair climbs anymore. I think the main reason is because they're so damned hard. I used to do these years ago when I was training for the Fire Fighter Combat Challenge (the hardest 2 minutes in sports).

It's very simple. Grab a set of dumbbells and walk up the stairs as fast as you can. When you get to the top, walk back down. Rest as needed and go again. Repeat until your heart explodes out of your chest, your lungs collapse, or your legs give out. Whatever comes first.

It's simple, yes, but easy? Don't kid yourself. I promise you that after 5-10 minutes you'll be done.


Finito


There's a reason gym owners have a lot of cardio machines. They're basically idiot proof and keep the members occupied for half an hour or more. All you need to do is plug them in and presto, instant "training."

You can do better. Take some of these finishers out for a test drive. You'll be pleasantly surprised, not to mention thoroughly exhausted.

The Do-Anywhere, Zero-Excuse Metabolic Circuit (from Men's Health)


If you are short on time and need to rev up your metabolism and keep your hard-earned muscle from wasting away due to neglect, then this is the workout for you. It requires no equipment and takes less than 30 minutes to complete.

There are 5 exercises: push-ups, mountain climbers, crunches, jumping jacks, and body weight squats. To add intensity you can place your hands behind your neck or add a jump to the squats, or add a clap to the push-ups, and so on. The goal is 50 reps for each exercise performed in order. You can break it down, for example, 20 push-ups, 20 mtn climbers, etc.

HOW TO DO IT

Perform 50 reps of each exercise in any order as quickly as you can without rest. You don't have to do all 50 reps in a row—you might do 20 pushups, move on to jumping jacks, do another 15 pushups, and so on. Once you complete the circuit, rest 1 to 2 minutes and repeat. Do up to 3 circuits total, starting with a different move each time.

PUSHUP

Drop down on all fours and place your hands on the floor so they're straight and slightly beyond shoulder width. Lower your body until your chest nearly touches the floor, and then push yourself back up as quickly as you can.



MOUNTAIN CLIMBER

Assume a pushup position with your arms straight. Lift your right foot off the floor and bring your knee as close to your chest as you can, touching the floor with your toes. Repeat with your left leg. Continue alternating back and forth.



CRUNCH

Lie on your back with your knees bent and feet flat on the floor. Place your fingertips behind your ears. Now raise only your head and shoulders as you crunch your rib cage toward your pelvis. Return to the starting position and repeat quickly.



JUMPING JACK

Stand with your feet together and hands at your sides. Now simultaneously swing your arms above your head and jump just high enough to spread your feet wide. Without pausing, quickly reverse the movement and repeat.



BODY-WEIGHT SQUAT

Hold your arms straight out in front of you and stand as tall as you can with your feet shoulder-width apart. Push your hips back and lower your body until your thighs are parallel to the floor. Drive back up to the starting position and quickly repeat.

It's summer, which means time by the pool, the beach, or a lake . . . any place with cool water. If you want to feel comfortable taking your shirt off in front of other people, it's also time to get a little more lean and fit. Besides, good fitness is the gift that keeps giving - better immune system, longer life, better sex life, and a whole lot more.

I think this headline from the Wall Street Journal says it all…




Cardio is over-rated.

And not only is too much of it probably dangerous for your heart, but cardio really doesn’t work for fat loss. Plus, it takes up too much time.

So what’s better?

Many forms of interval and metabolic training. The June 2013 issue of Men’s Health magazine reported that doing just three sessions of intervals was as good for increasing cardiovascular fitness as doing five long, boring cardio workouts.

But what if you find interval training boring?

Well, never fear, because Turbulence Training is here to save the day!

STOP doing these workouts (do this instead)


By Kate Vidulich, CTT, New York City’s top metabolic personal trainer for advanced fat loss results Scientific research has exposed the dangers of excessive cardio, again.

In 2012, research published in the British journal “Heart” stated:
Running 20-25 miles or more per week eliminates the benefit of the exercise as you grow older and causes excessive wear and tear on the heart.
Wow. Could it be any more obvious?

In fact, even Dr Kenneth Cooper agrees. The father of ‘aerobics’ has said, “If you are running more than 15 miles a week, you are doing it for some reason other than health.”

Please stop doing this immediately for your safety.

The truth about cardio is this:
1. You can get more effective fat burning workout in less time
2. Spending less time exercising means less wear and tear on your heart, joints and muscles
3. You can free up a TON of time, at least 200-250 minutes/week (if you’re running a 10 minute mile), and do more important things
But listen, with the right exercises, you can do amazing fat burning workouts to boost your metabolism while protecting your heart.

Fat Loss Accelerators are the perfect metabolic conditioning complexes to add to your program and replace harmful cardio or even traditional interval training.

All you need is a pair of dumbbells.

Choose a weight you can lift overhead for 10-12 reps. I recommend 20-25lb dumbbells for fit guys and 10-15lb for fit women. Start conservatively. You can always go heavier in the next set.

Do each exercise in order with no rest, and without putting the weight down. Aim for a fast, controlled pace with a smooth transition between exercises.

At the end of the circuit, rest for 90 seconds. Repeat for 4-5 rounds:
A) DB Thruster x 8
B) DB Bent over rows x 8
C) DB Alternating reverse lunges x 8
Here are some tips when doing DB thrusters:
(i) Hold the dumbbells in front of your shoulders, with elbows bent.
(ii) Take 2 seconds to lower your hips until your thighs are parallel to the floor.
(iii) Push back up, press the dumbbells overhead until your arms are straight.
(iv) Lower the dumbbells shoulder height as you immediately descend into the squat for the next rep.
And a quick note on DB bent over rows: Keep your torso parallel to the floor and abdominal muscles engaged. Think to hinge at your hips, tuck your elbows in when you row and never EVER let your back round. If you get fatigued and your form gets sloppy, take a timeout. Always stay safe!
